You may have heard friends talk about zone 2. It is not a secret. It is a way to say: go easy and keep going.
What it means
Heart rate zones run from 1 to 5. Zone 2 is the second step. Cleveland Clinic says it is moderate effort, about 60 to 70 percent of your top heart rate. Your heart rate is how fast your heart beats.
The talk test
You do not need a watch. Use the talk test. The CDC says at moderate effort you can talk but not sing. If you can only say a few words before you need a breath, you are going too hard for zone 2. Slow down.
The math, if you like numbers
Cleveland Clinic gives a rough rule. Take 220 and subtract your age. That is your top heart rate. For a 40-year-old, that is 180 beats a minute. Zone 2 is then about 108 to 126. This is only an estimate. The talk test is just as useful.
What counts
- Brisk walking. Cleveland Clinic gives about a mile in 15 to 20 minutes on flat ground.
- Easy cycling
- Steady swimming
- An elliptical or rowing machine at an easy pace
How long and how often
Cleveland Clinic says sessions usually last at least 30 minutes. It also notes the American Heart Association asks for at least 150 minutes of moderate activity a week. Zone 2 counts toward that. That is about 30 minutes, 5 days a week.
Why people like it
- It supports your heart and lungs.
- It is gentler on muscles, tendons and joints than hard workouts.
- It helps you build the stamina to keep going longer.
Cleveland Clinic also says harder zones can build fitness too, and that any time your heart rate is above resting helps your heart. So zone 2 is a good base, not the only way.
Zone 2 and harder zones
Zones 3 to 5 are harder. Cleveland Clinic says they can improve fitness too. It also says that too much high-intensity training can lead to overuse injuries. Zone 2 is gentler on the body, so many people can do it more often.

For running, Cleveland Clinic says an easy zone 2 pace is about 2 to 3 minutes per mile slower than your race pace.
Too hard? Too easy?
Use the talk test as a guide. The CDC says that at vigorous effort you cannot say more than a few words without a breath. If that is you, slow down to stay in zone 2. If you can sing, speed up a little. Heart rate watches can be handy, but your breathing tells you a lot, too.
A first week
- Day 1: 20 minutes of easy walking. Check you can talk.
- Day 3: 25 minutes.
- Day 5: 30 minutes.
- Day 6: Try a friend, a dog or a podcast.
Check with your doctor first if you have a heart condition, take medicine that changes your heart rate, or feel chest pain, dizziness or unusual breathlessness when you exercise.
